For years, the prevailing belief was that you had to choose. The theory, known as the "interference effect," suggested that doing cardio could sabotage your strength gains. This idea originated from a foundational 1980 study which found that training
for both strength and endurance simultaneously could limit how strong you get. The fear was that the molecular signals sent by aerobic exercise (to improve endurance) would cancel out the signals sent by lifting weights (to build muscle). This led to a common piece of gym advice: if your main goal is to build muscle, keep your cardio sessions separate and limited, or you'll risk "killing your gains."
A New Piece of the Puzzle: What The Latest Science Says
Recent research has significantly refined our understanding, suggesting the interference effect is much smaller and more specific than previously believed. A groundbreaking study published in the British Journal of Sports Medicine offers a powerful new perspective. After following over 147,000 adults, researchers found that while both aerobic activity and resistance training independently reduced mortality risks, combining them provided the greatest overall survival benefits. Specifically, individuals who paired aerobic exercise with 90 to 120 minutes of strength training per week saw their risk of early death drop by as much as 45% compared to inactive individuals. Another major study from Iowa State University found that a workout plan split evenly between aerobic and resistance training lowered cardiovascular disease risk just as much as an aerobic-only plan.
So, Does Cardio Still Kill Gains?
For most people, the answer is no. Modern, comprehensive reviews of dozens of studies have concluded that for general fitness, combining cardio and strength training does not significantly hinder muscle growth or maximal strength. The interference effect does seem to be a real, but small, factor in very specific situations. It primarily affects highly trained athletes, especially when it comes to explosive power (like jumping or sprinting). It's also more noticeable when intense cardio and heavy lifting are performed back-to-back in the same session, and seems to affect lower-body strength gains in men more than women. For the average person looking to get healthier, stronger, and leaner, the benefits of combining both forms of exercise far outweigh any minimal interference.
How to Structure Your Workout for the Best Results
The science is clear: a balanced routine is best. The goal isn't to choose one but to integrate them smartly. The American College of Sports Medicine recommends at least 150 minutes of moderate-intensity cardio plus two days of muscle-strengthening activity per week. How you schedule this depends on your primary goal. If your main goal is building muscle, prioritize strength training and consider doing your cardio on separate days or at least 3-6 hours after your lifting session. If cardiovascular health or fat loss is your priority, you can lead with cardio. You can also mix them into the same session by, for example, starting with a 15-minute run, moving to weights, and then finishing on an exercise bike. The most important factor is consistency and finding a routine that fits your schedule and that you enjoy.
