from the Harvard T.H. Chan School of Public Health analyzed three decades of data from nearly 150,000 adults to identify the exercise patterns most strongly associated with a longer, healthier life. The goal was to move beyond general recommendations and find the specific 'dose' of different exercise types that offered the maximum protective benefits against premature death from all causes, including cardiovascular and neurological diseases. The findings highlight that while both aerobic and strength training are beneficial on their own, the most powerful effects come from doing them in combination.
The Lowest-Risk Exercise Formula
So, what is the magic formula? The study identified a clear 'sweet spot'. The greatest reduction in mortality risk was seen in individuals who combined consistent aerobic activity with a moderate amount of strength training. Specifically, the lowest-risk pattern involved performing 90 to 119 minutes of strength training per week, plus at least 150 to 300 minutes of moderate-intensity aerobic exercise. Individuals following this combined regimen saw their risk of premature death drop by as much as 45% compared to those who did neither. Interestingly, the benefits of strength training seemed to plateau; doing more than 120 minutes per week did not provide significant additional reductions in mortality risk. This suggests there is an optimal, achievable target for most people.
Why This Combination Is So Powerful
The synergistic effect of combining cardio and strength work is what makes this pattern so effective. Aerobic exercise, like brisk walking, running, or cycling, is renowned for strengthening the heart, improving circulation, and boosting cardiovascular endurance. It is a cornerstone for preventing heart disease. Strength training, on the other hand, builds and maintains muscle mass, which is crucial for a healthy metabolism, strong bones, and good posture. Strong muscles help regulate blood sugar and improve insulin sensitivity. When you put them together, you get comprehensive benefits: a strong heart to pump blood, and strong, metabolically active muscles to use that blood and energy efficiently. This two-pronged approach addresses multiple key factors in long-term health and disease prevention.
What Counts as Aerobic Activity?
Meeting the aerobic guidelines is more flexible than you might think. The general recommendation is 150-300 minutes of moderate-intensity activity or 75-150 minutes of vigorous-intensity activity per week. Moderate-intensity activities raise your heart rate and make you breathe harder, but you can still hold a conversation. Examples include: a brisk walk, cycling on level ground, gardening, water aerobics, or social dancing. Vigorous-intensity activities leave you too breathless to say more than a few words. These include: jogging or running, swimming laps, jumping rope, or playing a game of tennis. You can mix and match to keep things interesting and fit your schedule.
Making Strength Training Accessible
The 90 to 119 minutes of strength training per week might sound intimidating, but it can be broken down into manageable sessions. The key is to work all major muscle groups (legs, hips, back, abdomen, chest, shoulders, and arms). This doesn't necessarily require a gym membership or heavy barbells. Effective strength training can be done using your own body weight (push-ups, squats, lunges, planks), resistance bands, or free weights like dumbbells and kettlebells. Even heavy gardening activities like digging and shoveling can count. You could structure this as two 45-minute sessions or three 30-minute sessions spread throughout the week.
