Researchers have long established the life-extending benefits of aerobic exercise, but the precise role of strength training—and how it works with cardio—has been less clear. A recent study published in the British Journal of Sports Medicine offers powerful
new insights. By analyzing three decades of health data from nearly 150,000 adults, scientists aimed to identify the ideal dose and combination of exercise for reducing the risk of premature death from all causes, including cardiovascular and neurological diseases. The long-running nature of the research, which tracked participants' habits every two years, allowed for an incredibly detailed look at how different long-term routines affect our health.
The Optimal Mix for a Longer Life
The study's most significant finding points to a powerful synergy between two types of exercise. The lowest mortality risk was observed in individuals who combined a high level of aerobic activity with a moderate amount of strength training. Specifically, participants who performed 60 to 119 minutes of resistance training per week alongside substantial aerobic activity saw their risk of premature death plummet by an incredible 45% compared to those who were inactive. This combination proved more effective than focusing on just one type of exercise, underscoring the importance of a balanced fitness regimen. The research pinpointed a clear “sweet spot,” suggesting that a balanced approach is key.
Strength Training's Surprising 'Sweet Spot'
While combining activities was best, the study also revealed a specific benefit to strength training alone. Individuals who did about 90 to 120 minutes of resistance training per week had a 13% lower risk of dying from any cause, a 19% lower risk of death from cardiovascular disease, and a 27% lower risk of death from neurological conditions like dementia. Interestingly, the benefits appeared to plateau after this point; doing more than 120 minutes of strength training per week did not seem to provide additional reductions in mortality risk. This suggests that consistency within this moderate range is more important than simply spending more hours lifting weights.
Why This Combination Is So Powerful
Aerobic and strength exercises benefit the body in different but complementary ways. Aerobic activities like running, swimming, or cycling are champions of cardiovascular health, improving blood flow, cholesterol levels, and cardiorespiratory fitness. In contrast, resistance training excels at building and maintaining muscle mass, improving body composition, and supporting glucose metabolism. When combined, they create a comprehensive health shield. Strong muscles support your joints during cardio, while a healthy heart pumps oxygen-rich blood to those muscles, allowing them to work harder and recover faster. This dual-action approach tackles multiple risk factors for chronic disease simultaneously.
Putting the Findings Into Practice
Translating these findings into a weekly schedule is more straightforward than it might seem. The goal is to hit at least 150 minutes of moderate aerobic activity (like brisk walking or cycling) and add two strength sessions. For example, you could schedule two 45-minute strength workouts and three 50-minute aerobic sessions each week. A strength workout doesn't have to mean heavy barbells; it can include bodyweight exercises like push-ups and squats, resistance bands, or free weights. The key is to find activities you enjoy. One expert involved in the research stressed that the best routine is one that is safe, realistic, and, most importantly, sustainable over the long term.
