The 'Why' Behind the Method
To get stronger, you need to challenge your muscles progressively. This concept, known as progressive overload, is the foundation of all strength gains. It means gradually increasing the demands on your body over time. But how do you know if the demand is truly
increasing? By establishing a baseline with a few key exercises. When you perform the same movement under the same conditions regularly, you create a reliable measuring stick. Seeing the numbers on that stick go up—whether in weight, repetitions, or quality of movement—is concrete proof that your training is working. This method turns abstract effort into tangible data, providing both motivation and a clear direction for your next workout. Without this, you're just guessing.
Choosing Your Benchmark Exercises
The best benchmark exercises are typically compound movements, as they engage multiple muscle groups and translate well to real-world strength. You don’t need a long list; three to five well-chosen exercises are enough to provide a full-body snapshot. Consider incorporating a mix of movements: an upper-body push, an upper-body pull, and a lower-body exercise. Good examples include squats, deadlifts, overhead presses, pull-ups (or lat pulldowns), and push-ups. Bodyweight exercises like push-ups and planks are also excellent choices, as progress can be measured by an increase in repetitions or hold time. The key is to pick exercises that you can perform with good form and that you have consistent access to the necessary equipment for.
How to Perform a Benchmark Test
Your benchmark test day should be treated like a focused workout. Always start with a proper warm-up to prepare your body and reduce the risk of injury. For weighted exercises, you can test your one-rep max (1RM), which is the maximum weight you can lift for a single repetition. However, testing a true 1RM can be very taxing. A more practical approach for most people is to test a three-rep max (3RM) or a five-rep max (5RM). This involves finding the heaviest weight you can lift for 3-5 reps with perfect form. For bodyweight exercises, the test is simpler: perform as many repetitions as possible until you can no longer maintain good form. Regardless of the method, consistency is crucial. Perform the test in the same order each time to ensure the results are comparable.
Log Everything: Your Progress Journal
Your memory isn't as reliable as you think. A workout journal—whether a simple notebook, a spreadsheet, or a dedicated app—is non-negotiable for tracking progress. For each benchmark session, record the date, the exercise, the weight used, and the number of sets and repetitions completed. But don't stop there. Also, make a note of how the set felt using the Rate of Perceived Exertion (RPE) scale. This is a simple 1-10 scale where 1 is very light activity and 10 is an all-out maximal effort. An RPE of 8, for example, means you felt you had about two more reps left in the tank. Tracking RPE provides context to your numbers. Lifting 100 kilograms for five reps at an RPE of 7 is a huge improvement over lifting the same weight for the same reps at an RPE of 9 a month prior.
Interpreting Your Results
After a few weeks of consistent training, it's time to re-test. Novice lifters might re-test their benchmarks every 8 to 10 weeks, while others might do it after completing a specific 4-to-6-week training block. Progress comes in many forms. The most obvious is an increase in weight or repetitions. But you might also see improvement in your form, a decrease in rest time needed between sets, or a lower RPE for the same amount of work. All of these are signs of increasing strength. If you find your numbers have stalled, don't be discouraged. It may be a sign that you need to adjust other variables in your life, such as your nutrition, sleep, or stress levels, as these all play a critical role in your body's ability to adapt and grow stronger.
